There is a version of this topic that gets a lot of attention online. It divides your month into four phases, assigns each one a type of training, and tells you that fighting this schedule is why your results have stalled.
It is a compelling story. Parts of it are true. The confidence with which it is delivered is not supported by what has actually been measured, and building your training around a calendar you cannot control tends to make women train less, not better.
So this article does two things. It explains what genuinely changes across your cycle, and then it gives you the method that works regardless of whether the phase effects are large, small, or absent in you specifically.
What is actually going up and down
Two hormones drive the pattern, and they run on different schedules.
In the first half of your cycle, starting on the first day of bleeding, estrogen climbs steadily towards ovulation. Progesterone is near the floor for this entire stretch.
After ovulation, roughly the middle of your cycle, progesterone rises sharply and stays high for around two weeks. Estrogen comes back up too, but more modestly. If no pregnancy occurs, both fall away in the last few days, and the fall is what triggers your period.1
So the useful split is not four phases. It is two: a low progesterone half and a high progesterone half. Almost everything that changes about training does so because of that one hormone.
The effect that is real and well established
Progesterone raises your core body temperature slightly, by around half a degree Celsius. This is not a subtle laboratory finding. It is the basis of the temperature method of tracking ovulation, and it has been reliably measured for decades.2
Starting a session warmer means you reach the point where you need to cool down sooner. You sweat earlier. Your heart rate sits a little higher for the same effort. Your perception of how hard the work feels rises, even though the work has not changed.
Progesterone also nudges you towards losing more fluid and salt, which stacks on top of the heat effect. In hot conditions, or in long sessions, this is the difference between a solid session and a miserable one.
Where the evidence is much weaker than you have been told
Now the part that sells the plans, and the part that does not hold up as cleanly.
The claim is that you are meaningfully stronger in the first half of your cycle and should schedule your heavy lifting there, while the second half should be given over to gentler work. When researchers have actually measured strength across the cycle, the results are inconsistent. Some studies find a small advantage in the first half. Others find nothing. The differences that do appear are small enough to be swamped by whether you slept, whether you had eaten, and how heavy your week at work was.
There are good reasons for the mess. Cycle length varies enormously between women and between months in the same woman. Many cycles do not include ovulation at all, which changes the picture completely and cannot be detected without testing. And a large share of the women reading this are on hormonal contraception, where the natural rise and fall is largely flattened, so the whole framework simply does not apply.
The honest summaryThere is a real signal here. It is being sold at a volume the evidence does not justify.
Why the four phase plans still feel true
Plenty of women read a phase plan and recognise themselves in it. That recognition is not imagined, and it is worth explaining rather than dismissing.
What most women actually notice is the few days before their period, when both hormones drop away. That fall is genuinely associated with worse sleep, lower mood, more bloating, sore breasts and less appetite for hard effort.4 5 It is a real and often substantial effect.
But it is a handful of days, not two weeks. And it is caused by the hormones leaving rather than by being in a particular phase. The plan takes a short, sharp, real experience and stretches it across half your month, which is why following one often means training well below your capacity for far longer than necessary.
The method that works better
The alternative has an unglamorous name. Autoregulation. It means you decide today’s session based on the body that turned up today, rather than on what a plan written six weeks ago says you should be doing.
In practice it is one question at the start of every session. After your warm up, do a working set at the weight you had planned. Then ask whether that set was harder, easier, or about the same as expected.
If it was about right, continue as planned. If it was noticeably harder, drop the weight by roughly ten percent and keep the same number of sets. If it felt easy, add a little. Then finish the session either way.
That is the whole method, and it quietly handles everything. It handles your cycle. It also handles the bad night’s sleep, the stressful week, the illness you have not noticed yet, and the fact that your cycle this month may not resemble last month’s at all. No app can do that.
Autoregulating a session in practice
- Warm up as usual before judging anything
- Do one working set at the planned weight
- Harder than expected: reduce load by about ten percent
- Easier than expected: add a little load
- Keep the number of sets the same either way
- Finish the session rather than abandoning it
What to actually change in the second half
If you want cycle specific adjustments, keep them to the ones with real support behind them.
Manage heat. In the two weeks after ovulation, and particularly in warm weather, start hydrated rather than catching up mid session. Add electrolytes to long sessions. Move the hardest work to the cooler part of the day if you can.
Expect effort to feel higher at the same output. This is the single most useful thing to know, because it stops you interpreting a hard session as lost fitness and cutting your training in response.11
Eat a bit more. Appetite and energy needs both tend to rise slightly after ovulation. Under eating in this window is common in women who are watching their intake, and it makes every other symptom of the premenstrual days worse.14
Protect sleep in the last few days before your period. Sleep quality genuinely deteriorates as hormones fall, and that alone accounts for a good share of why sessions in that window feel bad.12
What about your period itself
The instinct is to train lightly during bleeding. The evidence does not support that instinct as a rule.
Both hormones are at their lowest during your period, which means the effects described above are not operating. Many women report that their strongest sessions of the month happen in the days just after bleeding starts, once the first day or two has passed. Movement also tends to reduce cramping rather than worsen it, largely through improved blood flow and the general dulling of pain that exercise produces.3
So the rule is simply this. If you feel fine, train normally. If you feel awful, train lighter because you feel awful. Both are honest reasons. The date is not one.
How this changes across premenopause, perimenopause and postmenopause
The whole framework has a limited lifespan, which is rarely mentioned.
Through your regular reproductive years, cycles are broadly predictable, and the pattern described here is at its most applicable, which is still less applicable than the internet suggests.
In perimenopause, the ground moves. Cycles shorten, then lengthen unpredictably. Some months include ovulation and some do not, so the high progesterone half may be present, shortened, or entirely absent without any outward sign. Estrogen swings become larger and less regular. This is precisely when many women go looking for a cycle based plan, and precisely when such a plan is least able to describe what is happening to them. Autoregulation becomes more valuable here, not less, because it does not require the cycle to be legible.13
After menopause, the cyclical pattern is gone. Training decisions now sit entirely on sleep, recovery, load and consistency. The upside is that the confusing variable has been removed. The downside is that recovery genuinely takes longer, so the honest adjustment is more rest days rather than lighter sessions.
What a realistic first three months looks like
If you want to know whether your cycle affects your training, the answer is available, and it does not require an app subscription.
For three months, write down two numbers after every session. What you lifted or how far you ran, and how hard it felt out of ten. Add one letter for where you were in your month: B for bleeding, and a rough note of how many days since it started. That is fifteen seconds of writing.
At the end of three months, look at the effort scores rather than the performance numbers. Performance is too noisy over that timescale to show you anything. Effort is where a cycle pattern shows up first, if it shows up at all.
Most women find one of three things. Either there is a clear cluster of high effort days in the few days before bleeding, which is the common result and tells you to protect sleep and food in that window. Or there is no discernible pattern at all, which is also a common result and means you can stop thinking about this entirely. Or the pattern is chaotic, which usually means the cycle itself is irregular and is worth a conversation with a doctor rather than a training adjustment.
Three months of honest notes will tell you more about your own body than any general article, including this one.
When your cycle is not the reason your training is bad
This is the part that matters most, and phase plans have a habit of absorbing symptoms that deserve investigation.
If you lose most of a week every month, that is not a phase to plan around. Periods heavy enough to soak through protection hourly, pain that stops you standing up, or bleeding that lasts more than about a week are all reasons to be examined. Endometriosis takes years to diagnose on average, and one contributor to that delay is women being told, and telling themselves, that severe pain is normal and just needs scheduling around.10
If your sessions are getting worse across months rather than within them, look at iron. Heavy periods drain it steadily, and low iron produces exactly the picture of breathlessness on effort, a heart rate that climbs faster than it should, and fatigue that no rest day resolves. It is a simple blood test, and ferritin is the value worth asking about specifically, because a normal full blood count can sit alongside genuinely depleted stores.9 8
If your periods have stopped altogether and you are not pregnant or postmenopausal, stop planning training around a cycle you no longer have and find out why it went. In active women, the most common reason is eating too little for the amount being done, and the consequences reach bone and heart rather than staying in the calendar.
What to take from all this
The honest position is less satisfying than a four phase infographic, and more useful.
Something real changes across your month, and it is mostly about heat, fluid and how hard things feel rather than about how strong you are. Those few days before bleeding are genuinely harder for most women. Everything beyond that is a small signal being sold with large confidence, on evidence that is thin and often does not describe your particular month anyway.
Train consistently. Adjust the load to the day rather than to the date. Keep hydration and food up in the second half. And treat a week you cannot train through as information about your health rather than as a phase to accommodate.
