Ask a woman who eats carefully whether she gets enough protein and she will usually say yes. Ask her to add up an ordinary day, honestly, and the answer changes for most people.

This is one of the few genuinely common gaps in women’s health where the fix is simple, cheap and unglamorous. It also gets dismissed as a gym concern, which is why it persists in exactly the people it affects most: women who are eating thoughtfully, training regularly, and quietly under-supplying the thing everything else is built from.

Why protein matters for hormones specifically

Here is the part that gets muddled. Your sex hormones are not made of protein. Estrogen and progesterone are built from cholesterol, so eating more protein does not directly produce more of either.

What protein builds is everything around them.

The proteins that carry hormones through your blood are made from amino acids. So are the receptors that receive a hormone at the tissue where it does its work. So are the enzymes in your liver that dismantle hormones once they have finished. So is the machinery that reads a hormonal signal and turns it into an actual change inside a cell.3

A hormone that cannot be transported, received or cleared efficiently is a hormone that produces unpredictable effects. This is why low protein shows up as a diffuse, hard-to-trace collection of symptoms rather than one clear signal, and why it is so often missed.

The gap is distribution, not total

When people do measure, they usually find the daily total is not catastrophically low. The problem is where it sits.

The typical pattern looks like this. Breakfast is toast, cereal, fruit or coffee, contributing almost nothing. Lunch is a salad or a sandwich, contributing a modest amount. Dinner contains nearly all of the day’s protein in one sitting.

That means you spend roughly sixteen hours in a low-supply state and then receive a large delivery you cannot fully use at once. Your body has no meaningful protein store to draw on, unlike fat or carbohydrate, so it covers the gap by breaking down existing tissue, which for most women means muscle.2

Doing that once is nothing. Doing it every day for years is the mechanism behind a lot of slow, unexplained decline in strength and body composition that gets blamed on age alone.

What the requirement actually is

The commonly cited minimum sits around 0.8 grams per kilogram of body weight per day. That figure is widely misunderstood: it is the amount needed to prevent deficiency in a sedentary adult, not the amount associated with good outcomes.1

For a woman who trains, the range usually discussed is closer to 1.2 to 1.6 grams per kilogram. For a woman over about fifty, the case for the higher end strengthens, because the body becomes less efficient at using protein as it ages and needs more of it to produce the same effect.4

For a woman of seventy kilograms who trains twice a week, that is roughly 85 to 110 grams a day. Most women in that situation, when they measure, find they are eating around 55 to 65.

The reason a per-meal number matters is that the signal to build and repair tissue is not triggered by your daily total. It is triggered by the size of a single delivery. Three meals of 30 grams does more for you than one meal of 90.

The breakfast problem

If you fix one thing, fix breakfast. It is where the gap is largest, it is the meal most women skip protein at entirely, and it is the easiest to change because breakfast is usually the most repetitive meal of the day.

The obstacles are practical rather than nutritional. Breakfast is eaten in a hurry. The default foods in most kitchens are carbohydrate. And the whole meal is habitual to the point of being automatic, which is exactly what makes it easy to change once, permanently, rather than deciding daily.

Breakfast options carrying 25 g or more

  • Greek yoghurt with seeds and berries
  • Three eggs, however you like them
  • Cottage cheese on toast
  • Overnight oats made with milk and protein powder
  • Last night’s dinner, reheated

The last one is the most reliable and the most resisted. There is no nutritional reason breakfast has to be breakfast food.

What changes across life stages

In your twenties and thirties, low protein most often shows up alongside low overall energy intake, in women who train hard and eat carefully. The visible signs are cycles that lengthen, injuries that take longer to settle, and training that stops producing results despite consistent effort.6

In perimenopause, two things change at once. Muscle becomes harder to hold onto as estrogen falls, because estrogen has a protective role in maintaining muscle and bone.10 At the same time, many women reduce their food intake in response to weight change, which is exactly the wrong direction. This is the period where the gap does the most damage.

After menopause, protein moves from being a performance question to being a longevity one. Muscle mass is closely tied to how independent you stay, how well you handle a fall, and how your body manages blood sugar. Bone is not built from calcium alone: roughly half of bone volume is protein scaffolding, and the mineral is deposited onto it.5

What a realistic first month looks like

Do not overhaul your diet. That fails reliably and teaches you nothing.

In week one, change nothing and count. Four days is enough, and they should be ordinary days rather than good ones. You are not looking for a precise number. You are looking for the shape: where in your day the protein actually is.

In week two, fix breakfast only. Pick two options you will genuinely eat and rotate them. Do not touch lunch or dinner. Most people close half their gap here without any further effort.

In week three, add protein to whichever meal is now the weakest, which is usually lunch.

In week four, hold it and notice what changed. The realistic signs are recovering faster between training sessions, being less ravenous in the late afternoon, and feeling steadier through the middle of the day. Nobody feels transformed. That is not a sign it is not working.

Why this gap is so specifically a women’s problem

It is worth asking why the shortfall clusters where it does, because the answer is not that women are careless about food. If anything the opposite is true: the women with the largest gaps are usually the ones paying the most attention.

Part of it is that protein was coded as a men’s concern for decades. It belonged to bodybuilding, to bulking, to a version of fitness most women were actively steered away from. The advice women received instead was built around restriction: eat less, choose light options, keep portions small. Protein-rich foods are calorie-dense almost by definition, so a diet optimised for lightness removes them first and quietly.9

Part of it is the structure of foods marketed to women. Look at what sits in the low-calorie, wellness-coded aisle of any supermarket and you will find products engineered to be low in fat and low in calories, which in practice usually means high in carbohydrate and low in protein. A breakfast bar, a fruit smoothie and a flavoured yoghurt can look like a careful morning and deliver under ten grams between them.

And part of it is simply that nobody measures. Calories are counted, steps are counted, sleep is tracked by a watch. Protein is assumed. It is the one input in this whole picture that people are confident about without ever having checked, and confidence without measurement is exactly where a gap survives for a decade.

What under-supply actually feels like

Because the effects are diffuse, it helps to know what the lived version looks like rather than the mechanism.

The most common report is that recovery has quietly got worse. Sessions that used to feel normal now leave you sore for three days. Nothing is injured, nothing is dramatic, but the bounce-back is gone and it is easy to attribute that entirely to getting older.

The second is a specific hunger pattern: fine in the morning, fine at lunch, then ravenous from about four in the afternoon in a way that no amount of willpower touches. That late-day hunger is frequently a protein distribution problem rather than a discipline problem, and it resolves surprisingly fast when breakfast changes.

The third is that training stops paying. You are consistent, you are showing up, and nothing is improving. Strength plateaus early, body composition does not shift regardless of what the scale says, and the obvious conclusion is that you need to train harder. Training harder without the raw material makes it worse.

None of these are diagnostic on their own. Together, in someone who trains and eats carefully, they are worth taking seriously as a pattern.

When it is not protein

Fatigue and weakness have several causes that more protein will not touch, and it is worth ruling them out rather than eating your way around them.

Iron deficiency is extremely common in women with heavy periods and produces exhaustion that no amount of food or rest resolves. It needs a blood test and usually supplementation.7 Vitamin B12 deficiency produces similar fatigue and is more likely if you eat little animal food.8 12 Thyroid disease produces fatigue, weight change and cycle changes together. Coeliac disease and other absorption problems mean you can eat plenty of protein and absorb too little of it.

So if you are genuinely exhausted, breathless on stairs you used to manage, or losing hair noticeably, that is a reason to get tested rather than a reason to add another shake.

How this connects to the rest

Protein is the second of the four upstream inputs, and it interacts with the other three more than it stands alone. Under-slept people find it harder to eat well, so a sleep deficit tends to produce a protein deficit rather than existing alongside one. Training raises the requirement, so the women training hardest need the most and are frequently eating the least. And when overall energy intake is low enough that your body reads scarcity, protein gets diverted to keeping you alive rather than to the repair and clearance work described here.

That interaction is the reason to fix sleep first and protein second, rather than treating them as a list to attack simultaneously.

The honest limits

Protein is not a lever that transforms anything on its own. It is a floor. Being above it does not make you well; being below it makes several other things harder than they need to be.

It is also worth saying that the precision on offer here is lower than the internet implies. The difference between 90 and 110 grams a day is unlikely to matter much for most people. The difference between 55 and 90 usually does. Aim for the right neighbourhood and stop optimising after that, because the returns fall away quickly and the effort is better spent on sleep.
